Beta-Alanine: Does It Actually Work?

You know the feeling: you take your pre-workout and 10 minutes later your face tingles like ants are crawling over it. That's beta-alanine at work. But does that tingling mean it's actually working?

What is beta-alanine anyway?

Beta-alanine is an amino acid. Not one your body uses to build muscle — it's not a protein building block. Instead, it binds with histidine to form carnosine. And carnosine is where it gets interesting.

Carnosine sits in your muscle cells and acts as a buffer against acidity. When you're training and your muscles start burning? That's lactic acid building up. Carnosine helps neutralize that acidity, letting you push longer.

The science: what do studies say?

There's quite a bit of research on beta-alanine. A major meta-analysis by Hobson et al. (2012) looked at 15 studies and concluded that beta-alanine improves performance in efforts lasting between 60 seconds and 4 minutes.

The average improvement? About 2.85%. Doesn't sound like much, but for a 400 meter sprinter that's the difference between winning and losing.

Important: the effect is strongest for activities where lactic acid buildup is the limiting factor. Think:

  • Sprinting (200-800m)
  • Rowing
  • Swimming (shorter distances)
  • High rep ranges in the gym (15-30 reps)
  • CrossFit-style workouts

When does it work less?

For pure strength (1-5 reps) or long endurance sports, beta-alanine makes little difference. Your muscles don't acidify enough during heavy singles, and during marathons lactic acid isn't your main problem.

For your standard gym routine — sets of 8-12 reps with good rest — the effect is minimal. Acidification isn't the bottleneck.

That tingling: what is it?

The official term is paresthesia. Harmless, but annoying for some. The sensation usually starts 15-20 minutes after taking it and lasts 30-60 minutes.

Want to avoid it? Take smaller doses spread throughout the day (800mg at a time instead of 3-4 grams at once). The effect on your carnosine levels stays the same — only the tingling disappears.

How much and how long?

The effective dose is 3-6 grams per day. But here's the catch: carnosine builds up slowly in your muscles. You need to take beta-alanine for at least 2-4 weeks before you notice effects.

That's why having beta-alanine only in your pre-workout is kind of pointless. Whether you take it before or after training doesn't matter — timing is irrelevant. Consistency over weeks is what counts.

Is it worth it?

That depends on what you do. Some guidelines:

  • Yes, useful: HIIT, CrossFit, sprinting, rowing, swimming, high rep training
  • Meh: Standard bodybuilding with normal rep ranges
  • No: Powerlifting with low reps, ultra-endurance sports

The cost is low — pure beta-alanine powder costs about €15-20 per 500 grams, enough for months. Not a big risk to try.

Combining with other supps

Beta-alanine works independently of creatine, but they complement each other well. Creatine helps with short explosive power (ATP), beta-alanine with longer efforts (buffering). Together they cover a broader spectrum.

Many pre-workouts already contain beta-alanine. Check the label — if there's 3+ grams in it, you don't need to buy it separately.

Conclusion

Beta-alanine works. Not for everyone and not for everything, but the science is fairly clear: for efforts of 1-4 minutes where acidification is the limit, it helps. The tingling isn't a sign it's working — just a side effect.
