How Much Protein Per Meal: What the Science Actually Says
You have probably heard it: "Your body can only absorb 30 grams of protein per meal." Sounds scientific, gets repeated everywhere, and is mostly wrong.
Let us look at what the research actually says.
The 30g Myth: Where It Came From
The "30g limit" seems to originate from early studies on muscle protein synthesis (MPS). Researchers found that MPS maxes out at around 20-40g of protein per meal in most people. Past that threshold, you get diminishing returns for muscle building.
But here is the problem: muscle protein synthesis is not the same as protein absorption. Your body absorbs nearly all the protein you eat. The question is what it does with it.
Absorption vs Utilization
Your digestive system is remarkably efficient. Eat 100g of protein in one sitting and your body will absorb most of it. The process just takes longer.
What happens to that protein once absorbed:
- Some goes to muscle repair and growth (MPS)
- Some goes to other tissues (organs, skin, immune system)
- Some is oxidized for energy
- Some is converted to glucose or fat (rare with normal intakes)
So when people say "you can only use 30g", they usually mean "MPS peaks around 30-40g." That is a different claim entirely.
What The Research Shows
A 2018 study by Schoenfeld and Aragon reviewed the literature and concluded that while MPS has a ceiling per meal, total daily protein intake matters more than distribution for most outcomes.
Another study gave subjects either 40g or 70g of protein post-exercise. The 70g group showed higher whole-body protein balance, even though MPS was similar. The extra protein went to other tissues and functions.
Practical takeaway: Your body does not waste protein. It uses it. The distribution matters less than the total.
Optimal Distribution: Does It Matter?
For most people? Not much.
For competitive athletes or those maximizing every percentage? Spreading protein across 3-5 meals (0.4-0.55g/kg per meal) may offer a small advantage for muscle protein synthesis.
For everyone else, eating enough total protein daily is what matters. Whether that is 3 meals of 40g or 6 meals of 20g makes minimal practical difference.
Real World Application
Say you need 150g protein daily:
- Option A: 3 meals × 50g = 150g (works fine)
- Option B: 5 meals × 30g = 150g (also works fine)
- Option C: 2 meals × 75g = 150g (still works, just not optimal for MPS)
All three get you to 150g. Option C is theoretically less optimal for muscle building, but the real-world difference is small. If 2 meals fits your lifestyle better, do that.
When Distribution Actually Matters
There are some scenarios where spreading protein helps:
- Elderly individuals: Older adults have "anabolic resistance" and may need higher per-meal doses (40g+) to trigger MPS effectively
- Post-surgery recovery: Frequent protein feedings support tissue repair
- Extreme caloric deficits: When cutting hard, protecting muscle becomes more important
For most recreational lifters? Just hit your daily number.
The Leucine Threshold
One reason the "30g" number keeps coming up: leucine. This amino acid is the primary trigger for muscle protein synthesis. You need about 2-3g of leucine per meal to maximally stimulate MPS.
Most protein sources hit this at 20-30g of total protein:
- 25g whey protein ≈ 2.5g leucine
- 30g chicken ≈ 2.3g leucine
- 30g beef ≈ 2.4g leucine
Past that threshold, more leucine does not help MPS further. But the other amino acids still get used elsewhere.
Bottom Line
Your body absorbs almost all the protein you eat. The "30g limit" is about muscle protein synthesis, not absorption. For practical purposes:
- Hit your daily protein target (1.6-2.2g/kg for active people)
- Spread it across 3-5 meals if you want to optimize
- Do not stress about exact per-meal amounts
- If you eat a large steak with 60g protein, your body will use it
The distribution debate is mostly relevant for elite athletes squeezing out marginal gains. For everyone else, total daily intake is what matters.
