Whey Protein Dosage: How Much Per Day?

You bought a tub of whey protein, the shaker is ready, but now comes the question: how much do you actually need? One scoop? Two? Three after training and another one before bed?

The answer is (as usual): it depends. But don't worry, we'll make it concrete. In this article, you'll learn how much whey protein you really need per day, what the research says, and how to calculate your personal amount.

What actually happens with protein in your body?

When you eat or drink protein, your body breaks it down into amino acids. These amino acids are then used for various tasks: muscle building, tissue repair, hormone production, and more.

The process athletes care about most is called muscle protein synthesis (MPS). That's the moment your body actually builds new muscle tissue. And yes, it needs enough protein as building material for that.

Here's the thing: more protein doesn't automatically mean more muscle growth. Beyond a certain amount, your body simply can't build more muscle, no matter how much you add. This is also shown by a large meta-analysis by Morton et al. (2018), published in the British Journal of Sports Medicine (PMID: 28698222).

The golden number: 1.6 g per kilogram of body weight

The mentioned meta-analysis evaluated 49 studies with over 1,800 participants. The result: protein supplementation improves muscle growth during resistance training. But the effect has an upper limit.

Beyond approximately 1.6 g protein per kg body weight per day, more protein provides no additional benefit for muscle building. For a person weighing 80 kg, that's 128 g protein per day.

Does this mean 1.6 g/kg is the minimum? No. It's more like the sweet spot. Most athletes benefit from a range between 1.4 and 2.0 g/kg. Some studies even show advantages at up to 2.2 g/kg, especially during a cutting phase (PMID: 32232404).

Concrete example

  • 70 kg body weight: 98 to 140 g protein per day
  • 80 kg body weight: 112 to 160 g protein per day
  • 90 kg body weight: 126 to 180 g protein per day

Whey protein dosage: the role of training

Your protein needs depend heavily on what you do in the gym (or outside). Here's a rough guideline:

Strength training and muscle building

If you train regularly with weights and want to build muscle, you're good with 1.6 to 2.0 g/kg per day. This is also confirmed by a systematic review by Tagawa et al. (2022), which examined protein supplementation and lean mass in healthy adults (PMID: 35187864).

Endurance sports

Runners, cyclists, and other endurance athletes need less than strength athletes, but still more than couch potatoes. A range of 1.2 to 1.4 g/kg is usually sufficient.

Dieting and fat loss

During a calorie deficit, your protein needs increase. Why? Because your body is more likely to break down muscle tissue when getting less energy. More protein (1.8 to 2.2 g/kg) helps protect your muscles while you lose fat.

Little or no training

Even without exercise, you need protein. The official recommendation is 0.8 g/kg, but many nutritionists consider 1.0 to 1.2 g/kg more sensible, especially from age 40+.

How many scoops of whey is that?

Now it gets practical. A typical scoop of whey protein provides about 20 to 25 g of protein. So if you weigh 80 kg and aim for 1.6 g/kg (128 g per day), that doesn't mean you need to drink 5 or 6 scoops.

Why? Because you (hopefully) also get protein from regular food. Chicken, eggs, cottage cheese, fish, legumes: it all counts.

A realistic scenario for an 80 kg athlete:

  • Breakfast: 30 g protein (eggs + whole grain bread)
  • Lunch: 35 g protein (chicken breast + rice)
  • Dinner: 30 g protein (salmon + vegetables)
  • Snacks: 10 g protein (nuts, yogurt)
  • Whey shake: 1 scoop = 25 g protein

Total: 130 g protein. Goal reached with just one single shake.

Of course, there are days when you get less through food. On those days, two scoops can make sense. The idea is: whey fills the gap, it doesn't replace your meals.

Timing: when should you take whey?

There's this persistent idea of the "anabolic window," the notion that you must drink a shake within 30 minutes after training. Reality is less dramatic.

Yes, your body is more receptive to protein after training. But the window is bigger than 30 minutes. If you have a protein-rich meal or shake within 2 hours after training, you're covered.

More important than timing is the total amount throughout the day. Distribute your protein across 3 to 4 meals with 20 to 40 g each. This optimizes muscle protein synthesis better than eating everything at once.

Is too much whey protein harmful?

A fair question. Short answer: for healthy people with normal kidney function, high protein intake isn't dangerous. A study by Devries et al. (2018) found no negative effects on kidney function in healthy adults with high protein intake (PMID: 30383278).

Still, there are a few things to keep in mind:

  • Digestion: Some people get bloating or diarrhea from too much whey. This is often due to the lactose in concentrate. A whey isolate can help.
  • Pre-existing conditions: If you have kidney or liver problems, talk to your doctor first.
  • One-sidedness: Getting all your protein from shakes is not a good idea. Real food provides vitamins, minerals, and fiber that a shake doesn't.
