Whey vs Plant Protein for Muscle: Which Builds More?
The question comes up constantly in gym forums and Reddit threads: can plant protein build as much muscle as whey? The short answer is yes, with caveats. The longer answer involves leucine thresholds, protein quality scores, and practical dosing.
The leucine threshold problem
Muscle protein synthesis gets triggered when blood leucine hits a certain threshold, roughly 2.5-3g per meal. Whey naturally contains about 11% leucine. Most plant proteins sit around 6-8%.
What this means: You need more plant protein to hit the same leucine threshold. A 25g whey shake gives you about 2.75g leucine. You would need 35-40g of pea protein to get there.
PDCAAS and digestibility
Whey scores a perfect 1.0 on the PDCAAS scale. Most single-source plant proteins score lower: pea at 0.89, rice at 0.47, hemp at 0.46.
The fix: Blended plant proteins. Pea plus rice together score close to 1.0 because they complement each other.
What the studies say
A 2019 study by Banaszek et al. compared whey and pea protein over 8 weeks of resistance training. Results: No significant difference in muscle thickness or strength gains when total protein was matched.
Practical recommendations
If you choose whey: 25-30g per serving is enough. Go for concentrate unless you have lactose issues.
If you choose plant: 35-40g per serving, look for blends (pea + rice is the gold standard).
Digestion and bloating
Some people get bloated from whey (lactose), others from plant proteins (fiber and antinutrients). Neither is universally better.
Cost comparison
Whey is usually cheaper per gram of protein. But plant proteins are catching up.
Environmental angle
If sustainability matters to you: Plant proteins have a significantly lower carbon footprint than whey.
